Chris Bumstead trains his biceps one day per week on their own separate training day. He likes to perform 3 separate exercises for his biceps, including 1 movement with a neutral or pronated grip to target his brachialis.

- Exercise #1: Preacher ez-bar curl (narrow / supinated grip), 3 sets of 10-15 reps****
- Exercise #2: Seated DB curl (supinated grip), 3 sets of 10-15 reps
- Exercise #3: Standing DB curl (hammer grip), 3 sets of 10-15 reps
****Perform 3-5 extra forced reps after reaching failure on all 3 sets.

Chris starts this workout with his all-time favorite bicep exercise: the preacher curl.
He says this exercise has done more for his biceps than any other movement!
“The biggest thing I learned about biceps is doing exercises where you can have a spotter.
Normally when you train arms you don’t have a spotter. But when you do preacher curls you can get a spot and bust out some forced reps.
I find having a spotter to help you squeeze out some extra reps and keep that mind-muscle connection is key.”
On the preacher curls Chris Bumstead trains to failure, and then performs some extra forced reps with the help of his training partner.
After that, he performs some regular “straight sets” on his other two biceps exercises.

**Perform 10 partial reps in the top position with the help of a training partner after reaching failure.
